Mid-Point Goals
I want to give a few personal updates on my training these days. I am just over the half-way point with this pregnancy (21 weeks) and last week we found out we're having a boy (yay!). Since I've already been through this process once before I know that the next 20 or so weeks can become quite physically trying. So, I've reassessed my progress to this point and have created some new goals.
First 20-weeks goals:
- Build a solid aerobic base ahead of time - ACCOMPLISHED. With Arabella I had NO IDEA how important aerobic exercise would be for my day-to-day tasks. I ended up having to play "catch-up." You'd think this would happen late in the pregnancy when you've gained a bunch of weight... surprise! It doesn't! It happens very quickly as the result of increased blood volume. The aerobic training helps your body adapt more quickly. For Baby #2 I began a conditioning program (geared towards 800m runners) about 1 month before we started trying to "get pregnant" - it has worked wonders. Weight gain has been slower and I've felt much better.
- Address my body's areas of breakdown ahead of time - ACCOMPLISHED. I've learned that, while pregnant, I need to take special care of my lower back via simple strength movements like the bird-dog, address calf weakness and overall foot health, and can train with more vigor than I did with Arabella (again, I realized this about half-way through with her). The result is that while my back flares up from time-to-time, it is under control and overall I feel much more like myself in terms of strength and health. Regarding foot health, I won't know if I've been successful until after the baby is born.
Second 20-week Goals:
- Continue to prioritize low- to moderate-level conditioning but without laying the foundation for wicked plantar fasciitis. I'm shifting towards Prowler sled pushes 2x/week, stepper or bike or smililar low impact activity 2x/week, and 1 or 2x/week of actual running. Believe it or not, with Arabella I ran 3-4x/week (with low impact on off days) up until I was 38 weeks pregnant. For my Prowler pushes I will do a "trip" for every week pregnant I am - today I did 21. Took about 30 min.
- Keep up with lower leg pre-hab to keep my feet and calves strong enough to safely continue to propel my heavy(er) body when I'm running.
- Maintain pullups and chinups in my training regime. Sadly, these will not be body weight. BUT, on the upside, they can be called "Banded + 25lbs Pullups" by the due date - I'm sure somewhere in there things even out. With Arabella the stretch placed on my torso from the hang position was too uncomfortable/borderline painful to keep in (even banded). So, I'm hoping to keep them in throughout, if possible. Same approach as the Prowler: 1 rep for every week pregnant.
- Lastly - and, okay, I recognize this borders on the ridiculous - but, if everything goes smoothly and all the variables line up in the best possible way. Then my goal is to beat my time in "active" labor. Arabella took 55 minutes. I'm after a PR with this little guy.
One final note is that I'm not entirely a crazy person, I do certainly understand the limits of my body and the safety of the baby comes first. So, as with #1, I know when to dial things down if my body isn't feeling quite right. And, the above is by NO MEANS my recommendation to pregnant women looking to stay active throughout their pregnancies. Rather, this is the by-product of a body (mine) which has been trained consistently at a very high level for about a decade.
I categorized this post under "Awesome" and "Chest Thumping" because, well, staying active throughout a pregnancy is really, really tough. So, anyone who manages that feat should feel it is both awesome and a serious point of pride!
Which mass-gaining method is "best"?
After dragging my brain through 41 pages of research on "The Influence of Frequency, Intensity, Volume and Mode of Strength Training on Whole Muscle Cross-Sectional Area in Humans" guess what the conclusion was on an extensive study designed to figure out the best way/combination of ways to increase muscle mass? Essentially, that all variables are valuable and there is NO ONE SINGLE MAGIC BULLET.
Sometimes - okay, a lot of times - research totally cracks me up. I think I've stated this before. This paper was about 10x longer than most with extreme detail and for what... to confirm something that any experienced strength coach knows:
Regarding progression, we recommend low volumes (e.g. 1–2 sets) in the initial stages of training, when performing eccentric-muscle actions, because low volumes have been shown to be sufficient to induce hypertrophy in the early stages of training and because exercise adherence may be improved if the workout is relatively brief. Also, avoiding unnecessary damage may allow hypertrophy to take place earlier. As the individual adapts to the stimulus of strength training, the overall volume and/or intensity may have to be gradually increased to result in continued physiological adaptations and other strategies (e.g, periodisation) can also be introduced if even further progress is desired.
So, through actual published research (and not the usual anecdotal evidence), it is confirmed that the best policy when progressing an individual for anything - in this case hypertrophy - is always found in moderation.
The next time you're considering ordering any number of TV products promising to solve all your problems or thinking about signing your kid up for training that "guarantees" quick results, I ask that you keep in mind some solid research and accept that anything worthwhile in life takes time, hard work, and guidance.
SAPT Blog Gems of 2011
With it being the Friday before the New Year, I thought this would make a good time to share some of the most popular blog posts I wrote during 2011. I thought it would make a great way for some of our newer readership to catch some things they may have missed, give our "veteran" followers some reminders of things they may have read a while ago, and hey, not gonna lie, it makes for an easy day of blog content on my end! 2011 saw substantial growth for SAPTstrength, and I honestly cannot thank you all enough for your support. This was also the first year I made a effort to write consistently, totaling roughly 150 blog posts (along with a few additional articles for websites).
It amazes me to see the readership of this site growing weekly, and it really does humble me to know that many of you out there enjoy the coaches+writers of this site (Sarah, Chris, and myself), and think that we, to put it scientifically: don't suck.
That being said, let's get to the list. Happy New Year everyone, and we look forward to 2012 with you all!
Warrior, The Resistance, Mobility, and Happy Birthday Baggins
You know, it's so funny, sometimes the posts I put together last-minute, on a whim, and in a "holycrapIcan'tthinkofanythingtowritesoletmediscussLordoftheRings" mindset, are the ones that receive the most traffic. This one topped the list, and it wasn't even really about training! Geeze people, comon'! Stop being so hard to please.
I don't know if it's because I talked about Lord of the Rings or discussed the epicness of Tom Hardy's traps, but apparently this one hit home with you all.
26 Things I've Learned: Training Edition
Okay, now for some that are actually training related. Here I recap - via 26 short bullet points - several "ah ha" moments I've had since entering the strength and conditioning industry. This one trimmed the fat and gave the "quick and dirty" for anything ranging from improving one's results in the gym to program design.
A Few Things I've Learned: "Life" Edition
It honestly surprised me how much traffic this one received, as I wasn't anticipating this post being that big of a hit. Here I put on my sage hat (at least as much as possible for me to do so) and give some quick bullet points on anything from behavior economics to yellow traffic lights.
You know what they say about discussions with in-laws at the dinner table: Avoid the topics of politics, religion, and......CrossFit. Just kidding (kinda), but it does seem that people tend to fall on vastly different ends of the spectrum when it comes to CrossFit. It's as if it's an either-or topic...black and white, if you will: Either it's so evil worse than Satan himself, or it's so good it has saved you from congestive heart failure.
In this post, I do my best to look at it from an objective point of view. Is it for elite athletes? General fitness enthusiasts? Are ALL affiliates awful facilities that (quote) "do nothing but injure people?" Click the link to see for yourself.
To Overhead Press or Not to Overhead Press
The overhead press is a hot topic of debate among doctors and strength coaches alike. See this Q & A for a quick run down on if the overhead press is the right exercise for you.

A Little Bit About Knee Injuries - Sarah Walls
Here Sarah does a great job breaking down the what, why, and how-to-prevent of knee injuries. Notice that one of her main points is to "get those glutes firing!" I can't tell you how many times I'm working with a female with a knee injury/pain and have her doing glute work when she looks at me, and (*cue sassy voice*):
"Um, I don't want my BUTT to get any bigger...."
Well, do you want your knee pain to increase in magnitude, too?? Get those glutes workin' girl! Your butt circumference won't increase in an unfavorable way, I promise.
Our Take on "Sport Specific" - Chris Romanow
Last, but certainly not least, is an excellent short blurb by Chris on sport specific training. I can't tell you how many times I'm asked by a well-intentioned parent on why I'm not having their child perform X exercise since it is "sport specific." Should you do band-resisted running if you're a sprinter? Is it really necessary to have a soccer player squat, since it doesn't look like a very "sport specific" drill? See his points on the link above.

Training in the Pacific
My wife and I just returned from an amazing trip to Guam. In case you're wondering where exactly Guam is located (I didn't know where it was initially), it is located somewhere in between Candyland and Heaven. In other words, it's in the middle of freakin' paradise. The picture below is a photo I personally took while we were on one of the private beaches; pretty cool huh? The trip was incredible, to say the least, and all fears of experiencing a "warm Christmas" were completely defenestrated. We also got to spend a fair amount time of exploring the Guam backcountry, during which we came across these freakish spiders every ten yards (not kidding). As much as I hate spiders, I couldn't resist taking a video of one of them. Check it out below...as a defense mechanism, it intentionally oscillates its web back and forth as if it's being blown by the wind.
Not to mention, we had snake (brown tree snakes) and hog traps lining the border of our backyard, as, apparently, they run around with reckless abandon in Guam.
Anyway, back to the point of this post. When it comes to working out on vacation, I find people often fall into one of two camps:
1. Exercising like a maniac. Heaven forbid a week pass by without running one's self into the ground. After all, if you take time off, you're lazy and a slacker, right?
2. Doing absolutely nothing, along with sitting, eating, and drinking as much as possible. You've earned it anyway, no?
As usual, the answer lies somewhere in the middle. While I feel it's EXTREMELY important for exercise-aholics to learn to relax for a change (they'll often find their body needs the break anyway), it's also important to not abuse your body on the other side of the spectrum through sedentary living and consuming alcohol until your eyes bleed. Given the fact that vacations often entail copious amounts of eating rich foods, sitting (especially during the travel portion), and a disrupted/abnormal sleep schedule, nixing exercise entirely may not be the wisest choice.
As such - and while I'd be remiss to claim that I'm a perfect example - I thought some of you may like to see how I made my best attempt to find a balance while in Guam. Enough exercise to keep my body (and mind) moving in the right direction, but so much that I failed to enjoy the vacation for what it was: A freakin' vacation!
Here's what I did:
Workout 1 (in a gym)
A1. Weighted Chins, 4x3 A2. Front Squat, 2x3
B. Barbell Stepback Lunge with a Front Squat Grip, 3x5/side
C1. Barbell Glute Bridge, 3x8x :2
C2. Single-Arm Dumbbell Farmers Walk, 2x60yds/side
Workout 2 (in a gym)
A. Speed Deadlifts, 6x2 @55%
B1. Feet-Elevated Pushup, 10x5
B2. Bent-Over Dumbbell Row, 10x5/side
B3. Single-leg Hip Thrust, 10x5/side (Performed circuit fashion with minimal rest)
Workout 3 (outside)
4 mile descent and climb down and up Sanders Slope. The entire road/path was on an incline. While not physically grueling by any means, it provided a nice change of pace with beautiful scenery, wild hogs on the path (no, I'm not messing with you), and a fair challenge as far as walks are concerned.
Workout 4 (outside)
My wife and I decided that, on Christmas Eve, we'd much rather complete a bodyweight session outside to enjoy the beautiful island weather, as opposed to remaining cooped up in a windowless gym. We found some pullup and dip bars outside and improvised as we went along:
A1. Pullup, 5x8 A2. PUPP, 5x :30 (immediately following each set of pullups) A3. No rest, go straight back to pullups
B1. Supinated-Grip Inverted Row, 3x6x :5 hold at top B2. Tiger Crawl with Pushup, 3x 30yds
C. Squat Series "Finisher:" Squat Jump x20 seconds Bodyweight Squat x20 seconds Squat ISO Hold in Bottom x20 seconds Repeat 3 times
The Rationale
Workouts 1 and 2 Given that I was on a Pacific island, I didn't want to spend too much time indoors. As such, only the first two workouts were performed inside a gym. I went full body on both those days, as I knew they'd be the only two days during the week I'd be able to use the iron. I also kept the volume fairly low, so that I could get in+out of the gym within 45 minutes, as well as give my body a break. The circuit on Day 2 was a way to get in a fair amount of joint-friendly work, while spreading out the volume over ten sets.
"Workout" 3 See above. We also stumbled across a pretty cool beach at the bottom of the slope, along with experiencing plenty of beautiful scenery along the way.
Workout 4 This provided an awesome opportunity to breathe some fresh air, spend some time exercising with my wife, and also give myself a small training effect while leaving me feeling "invigorated" rather than exhausted by the end of it. This workout really counted more toward energy systems training, given the rest periods and sets/reps we used. And it was completed within 20 minutes. Sounds like a winner to me!
There you have it! Our total STRUCTURED exercise time didn't exceed two hours or so, and we still spent plenty of time swimming and walking along the beaches. I returned home not feeling like complete garbage from all the holiday feasting, while at the same time I certainly was able to indulge myself in "vacation mode."

Weight Training & Golf
Okay, I have to fess-up: I'm sick. At this point, coming up with something new and creative is pretty much beyond me. I feel accomplished to have simply gotten off the couch this morning and made it into work. Below is an article I wrote about 4 years ago. Enjoy! Recently, I was speaking with a colleague about the elusive "magic bullet" golfers are always trying to find. This behavior pattern is similar to the overweight person who refuses to buckle down and do actual work to lose the extra inches and pounds. They would rather spend money on ineffective supplements and As-Seen-on-TV merchandise that promises a quick fix to 5 years of poor eating and exercise habits. Somehow it never quite works out the way the box says it will.
Golfers tend to have a similar disorder driven by products on the Golf Channel that point them towards virtually everything except the only proven method to improving golf specific performance: integrated weight lifting and flexibility training. There’s nothing new or sexy about the following notes, but if you are dedicated to seeing your accuracy and distance improve, then give these tips a try: 1. A thorough dynamic warm-up will dramatically improve static and dynamic flexibility. Spend about 15-25 minutes to get a sufficient warm-up prior to weight training. Standard dynamic movements for the SAPT golfer include: prisoner squats, over speed good mornings, knee hugs, Frankenstein kicks, walking lunge with twist, lying reach-backs, hip bridge, bent knee twist, active “t” stretch, plus many, many more.
2. Prehab everyday to keep the pain away. Prehabilitation exercises are special movements designed to help prevent injury in specific high-risk muscles or joints. Terminal knee extensions, rotator cuff movements, and grip strength/mobility movements are great places to start.
3. Golf, like most power sports, relies heavily on the strength of the posterior chain. Your posterior is comprised of all the muscles on your backside, so get these areas as strong as possible. You will see improvement in drive length and golf posture.
4. Instead of traditional supersets, take an integrated approach to flexibility training by coupling a strength exercise with a dynamic flexibility exercise. For example, couple a squat with a movement geared towards improving T-spine mobility (like lying reachbacks). This approach increases workout efficiency, allows for rest between sets, and places a greater priority on active flexibility training.
5. Stance is best trained through traditional strength movements: squat variations, good mornings, rows, hang clean, etc. Powerful hip rotation is driven by a strong posterior.
6. Backswing, downswing, and follow-through are best trained through a series of special exercises and flexibility movements. If you are a right-handed player, part of the goal here is to help achieve greater stance specific strength in left arm abduction and right arm adduction (if you swing left-handed the goal is left arm adduction and right arm abduction strength).
7. Be smart and train all aspects of muscular contraction: concentric, isometric, and eccentric. Examine all parts of the swing and stance to determine what types of strength are needed throughout. For example, a great deal of isometric strength is needed in the adductors and lower back to maintain proper golf posture.
Make It Effective Understand that there is a right and wrong way to do everything and everyone will have a different starting point. Because serious golfers have a heightened ability to perceive changes in their body, they are extremely sensitive to any new demands imposed on their bodies. Be conservative in your approach to starting a strength training program – remember we’re after long-term consistency. To improve new program effectiveness, several factors need to be taken into consideration: • Training age
• Chronological age (this is important as golf is one of the few sports where it is possible for a 57 year old to consistently beat a 20 year old)
• Stance
• Backswing
• Downswing
• Follow-through
• Flexibility through all stages of swing and standard flexibility
Look at each of these variables independently to identify strengths and weaknesses. Then take a step back and look at the whole picture to determine training priority. For example, if you have a difficult time maintaining a flexed and stable posture during the downswing, then there may be a problem with calf flexibility – notes like this will help inform exercise priority.
A carefully planned and consistent program that includes weight training and flexibility will provide huge returns and lower scores.
Increasing thoracic mobility to improve pitching velocity…
While the majority of the adolescent pitching population is busy this offseason shortening their pec minors on the pec-deck, we’ve got our guys and gals performing thoracic mobility drills aimed at actually improving pitching performance and velocity. Besides just improving the overall functionality of the student-athlete, incorporating thoracic mobility drills (both extension and rotation) are going to improve their abilities in the “cocking” or “layback” phase of the wind-up.
Some indicators that suggest the pitcher in your life is in need of some thoracic mobility drills:
1) He or she spends the vast majority of their day slumped over a desk, then at home on the computer, and then on the couch in front of the TV creating a strikingly similar posture to this cute little fellow…
2) He or she has complained of, or have battled chronic, elbow, shoulder, and lower-back pain throughout their career.
3) His or her fastball couldn’t breakthrough a wet paper-bag.
Only about 10-weeks remain until high-school tryouts. Slowly step away from the bench press, and request a free consultation with the experts at SAPT, so we can “get you right.”
