10 Uncommon Rowing Variations that Don't Require Dumbbells or a Cable Column
It's no secret that a sound strength and conditioning regimen should be buttressed by a healthy dose of rowing. I don't care if you're training for powerlifting, athletic performance, fat loss, or for post-rehab purposes, you've got to include your rowing.
It's borderline ironic then that rowing exercises are one of the toughest to employ when either:
A) Traveling, or B) On a tight budget
The most common tools to use for rows are dumbbells and cable columns, and guess what are also extremely difficult to travel with, and cost a boatload of cash? Yep, dumbbells and cable columns.
When traveling, it's super easy to make do with the innumerable pushup variations at your disposal, or to include glute+hamstring work that can be accomplished with the simple addition of furniture sliders.
If you train in your garage, a squat rack and barbell will fit virtually all your needs for upper body pressing and for all essential lower body training. So, how do you achieve your rowing quota for the week in if all you have access to is a barbell (and is not your standard bent-over barbell row), and are divested of any remaining cash to spare?
Fortunately for you, we at SAPT are the kings and queens of training with minimal equipment. One of the first things people ask when they enter our facility for the first time is, "Where are are the dumbbells? Wait, what about your cable columns? Where are those?"
We've been using the dumbbell-less and cable-less rowing variations below for a number of years with our athletes, clients, and in our own training. While far from an all-inclusive list, I hope they can get you started in the right direction:
Dumbbell Row Substitutes: "Landmine" Rows
You can easily use a barbell to sub in for a number of common dumbbell variations. The following five exercises depict this.

Cable Column Substitutes: Band Rows
In a number of ways I actually like band rows better than cable rows. They add a really intense contraction at the top, right when your scapular stabilizers are working on overdrive.

Use this one if you don't have an actual V-handle, or if you just want to fry the grip for masochistic purposes.
8. Seated Band Row, Pronated Grip
We initially used a dowel rod for the handle on these, but then there lies the risk of the handle snapping on you mid set. You can use a barbell instead, which also adds a unique challenge for the shoulders.
9. 1/2 Kneeling Band Row, Neutral Grip

10. T-Bar Landmine Row with Towel
While not technically a dumbbell or cable substitute, here's one that combines a core stability element with heavy grip demands:
11 (Bonus): Make Your Own Suspension Trainer
Finally, you can make your own suspension trainer, which will open the door for a host of other rowing possibilities, be it for travel or for home purposes.
Heck, even if you DO have easy access to dumbbells and/or cable stacks, I recommend giving these a shot as you'll definitely notice a slightly different (and fun) training stimulus, and may decide to keep a few in your permanent rowing repertoire.
Common Exercise Corrections: Pain in The Knee During Lunging
Installment numero three-o in the common exercise fix series. To recap: 99% of the time it's not the exercise, it's the execution that's causing issues.
So, let's say you're doing a split squat, step back lunge, forward/walking lunge or some other lunging variation that I forgot to mention and, oh bugger, your knee hurts.
If you have pain in the front knee...
- Check your shin angle. If it's not perpendicular to the floor... then you probably are experiencing pain in the front of your knee.
Look at that shin!
- Check your variation. Some folks just can't do forward-moving lunges. Switch to a reverse lunge (above) or split squat variation, thus minimizing the sheer force on the knee (also, of course, maintaining that vertical shin).
- Still having problems? Check how you're applying force through your foot. (Sorry, that was an awkward sentence) Are you pushing through the ball of your foot to stand up or your heel? Pushing through your heel will put the stress of standing up on your glute (instead of the quad) and your glutes are a LOT better at producing hip extension than your quads. Matter of fact, think about pulling yourself upright through your heel as you stand up. (This applies to step-ups too.)
If you have pain in the back knee...
- Check your back leg's placement. Are you in line or is the back leg at a goofy angle? You want to stand about hip-width apart and make sure that your knee is going straight down (instead of in or out at an angle). How does one create such a delightfully descending back knee? Squeeze your butt. It should straighten out any wild knees.
- Check your variation. Maybe switch to a lunge exercise that doesn't require the back leg to work as hard, a Bulgarian split squat, might work as you're not supposed to use the back leg as much.
Note* this has an ISO hold at the beginning of the set.
- Still hurting the back knee? Perhaps try a different single leg exercise such as a bowler squat, a single leg squat progression or single leg RDL. Those will help train the posterior chain (which might be the source of your knee pain, weak glutes or hamstrings) as well as your hip stabilizers (adductors, glute medii, quadratus lumborum) as it might be an instability in your hips that are causing the knee pain.
If, after trying all these fixers, your knees still hurt, well, don't do lunges (you're in the percentage of folks that just need to stay away from them). There are plenty of other single-leg exercises out there that are just as awesome!
How to Build a Monster Grip
Athletes involved in grappling sports are a special breed. I'm talking about the wrestlers, judo players, jiu jitsu players, MMA fighters, etc. To compete at a high level these athletes need a special blend of strength, endurance, mobility, balance, and a just touch of insanity. Additionally, an impressive trait that almost all good grapplers tend to have is ridiculous grip strength. I competed in the Copa Nova Brazilian Jiu Jitsu Fall Championships over the weekend, and after my matches my forearms were on FIRE! A big part of the game is getting a good grip on your opponent while keeping their grips off of you, so it's important to have some hands that you can rely on.
However the benefits of a stronger grip isn't limited to the grapplers. Working on grip strength can improve shoulder health, increase performance in other sports, and make activities of daily living easier. And we all know big forearms are cool.
So how do you build the vice-like grip of a grappling champion? The solution is simple, go wrestle somebody everyday.
I'm just kidding (for most of us). But here are some tips to really challenge your grip within your lifting program.
Towels
Using towels for many of your pulling exercises will make you grip harder than normal. If you relax your grip even for a moment it could slip out of your fingers. Towels can be used for pull-ups, chin-ups, cable/band rows, inverted rows, face pulls, and shrugs.
Bottoms Up KBs
I haven't tried any bottoms up kettlebell work until recently, and it was definitely more challenging than I thought. Even with what I thought was moderate weight it was difficult to control. The bottoms up position can be used for pressing variations but also for weighted carries. Try some weighted carries with a KB in a bottoms-up rack or overhead position. If you've never tried it before your forearms might be in for a surprise.
Heavy Farmer's Walks
Load up the implements and talk a stroll. With these don't worry about using a towel or finding another way to make it specifically harder for your grip. The weight alone should do the trick. Chalk up your hands if you need to, but don't use straps (duh).
Deadlifts
Picking up heavy things is one of the best ways to build up your grip. When using a barbell, try to go double overhand as long as you can when working up in weight.
Use these tips to feel better, open the tightest of pickle jars, and build a crushing handshake you can be proud of!
Band Geeks Need Strength Too!!
This past weekend I went to watch my brother, a tuba player in the Marching Virginians at Virginia Tech, play in the halftime show at football games (let's be honest, anyone who has met me quickly realizes that the band is the ONLY reason I go to football games. Blasphemous Hokie am I!) And if you're unfamiliar with the MVs and how AWESOME the tuba line is, here's a little sample:
(My brother is the one on the end closest to the camera.) Aren't they awesome? That's my bro-pod! Anyway, being the geek that I am (both a Band Geek and a Strength Geek...yup, I was in band all through high school and a bit in college!) as I watched the MVs perform I started thinking that they could really use some strength training. Not just the tuba's either! The WHOLE band would benefit from lifting heavy things that don't make music!
The MAIN point of this post (besides offering this piece of advice to my fellow band geeks: LIFT WEIGHTS!!) is that EVERYONE needs to be stronger no matter if you're an "athlete" or not. Read that again: EVERYONE NEEDS TO BE STRONGER!
Ahem, excuse me, I got a little carried away. Moving on, here are some exercises that I thought of while watching the MVs perform (and thinking back to my own marching days):
KB Swings:
Admit it, you knew I was going to say this. But seriously, this would be perfect for the tuba players doing the hokie pokie and sticking their heads in and out and shaking it all about. Check out the hip hinge (or rather, lack of) that tuba players need from the video above. Wouldn't a strong posterior chain make that easier? (especially on the 5th rendition of the Hokie Pokey)...
And then the swing:
Not only would this help make lugging the 25-45 pound tuba (technically sousaphone) up and down easier, it would prevent lower back injuries for over-enthusiastic hokie pokie-ing. Besides, swings improve cardiovascular fitness and who needs to be able to produce a lot of air without passing out more than a tuba player? (and the floutist. Fun fact: tuba players and flute players pass out more often from lack of air than any other instruments.) Every band member should swing; it'll improve their ability to make through the loooong Game Day of pre-game practice, marching and playing throughout the game. ANNND (one more thing) swings improve upper back strength and band members have to stand up straight throughout their performance, hence the need for a strong upper back.
Rows/Pullups/Chinups:
Speaking of strong upper backs, let's take a look at what the drum line has sitting on their chests:
I used to play drums and I can tell you, those instruments are NOT light! Rows, chins and pullups would be ideal to strengthen those muscles. By doing so, it will take the strain off the lower back because the upper back will be able to support the weight much more easily. (Cymbal players, I'm looking at you too! Those suckers are heavy, row/chins will also improve bicep strength which is needed in holding/clashing cymbals repeatedly.) Which leads me to my next exercise...
Planks/Anti-rotation presses/Anterior Core:
In junction with a strong upper back, a strong anterior (front side) core is CRUCIAL to preventing lower back injuries or aches while standing for long periods of time. This post highlights some exercises. I really like the landmine as there's a lot of dancing around in the bandstand so being able to resist rotation of the spine during wild cheering would be awesome!
And more anti-rotation:
Having a strong core is very, very (VERY! I'm not kidding!) important to band members who want to have a pain-free marching season.
Farmer Carrys:
This one should be obvious. Practice walking around with heavy things. Here's a post I wrote a while back about. Band geeks, read it!
And last but not least:
KB or Band-Resisted Dorsiflexion:
My high school band director used to say (or rather, shout): "I want to see 'HI MOM' written on the bottom of your shoes!!' meaning we had to march with our toes straight up to the sky (it looks nice...). Therefore, band geeks need super strong tibialis anteriors!
There are many more exercises I could list off (Pretty much everything in here) but I'll cut it here as I know band practice takes ALL of one's free time. However, I would encourage band geeks to squeeze in at least 30 minutes to improve there strength levels. And if a band geek can fit in time to get strong, then anyone can!

SAPT Exercise of the Week: Over Hurdle Jump to Falling Start
Note: I leave for a backpacking trip to Europe in a few days (returning October 29th) so this will unfortunately be my last post for a couple weeks. Hang tight, and see you all when I get back!
The falling start is a fairly ubiquitous drill in the strength and conditioning sphere, and for good reason. It creates a fantastic way to train the acceleration phase of the sprint, helping the athlete create momentum via forward lean, and can be employed with very short distances (15 yards or less) to reduce the risk of injury in the early phases of sport preparation.
I won't belabor the point any further, however, as I wrote an entire post on the falling start HERE.
We can progress the falling start through a variety of modalities, either utilizing offshoots of the specific drill itself, or moving on to a different drill entirely (ex. a Rollover to Sprint or a Side Shuffle to Sprint).
One of my favorite ways to progress the falling start is to preface the "fall" portion of the drill with eccentric muscle contraction and subsequent force absorption. This, provided the athlete does it correctly, will lay the groundwork for better-stored elastic energy and augment the individual's concentric strength.
How does one do such things, you ask?
Utilize an altitude drop or hurdle jump variation immediately before the falling start. These will force the athlete to demonstrate dynamic stability, on top of "priming" the muscle spindles prior to the sprint.
Hurdle Jump and Stick to Falling Start
As you can see, you'll simply jump over an object (short or tall), stick the landing, stand up, and then immediately move into a falling start.
A regression to this drill would be to have the athlete perform a Level 1 or 2 altitude drop (less eccentric control required here), stick the landing, then sprint. Either that, or you could simply stand on the ground and perform a "hop-back" into a falling start.
A progression could be applied a few ways:
A) Instead of pausing after the jump (as I did in the video), immediately transition into the falling start.
B) Vary the jump prior to the sprint. This could be accomplished through assorted tumbling drills before the jump, or varying the landing stances of the athlete. No need to get super wild with these, however; simple will be best.
C) Wear a superhero costume, pretending you're leaping over tall buildings and chasing down evil villains.
How To Incorporate It Into Your Program
Four primary ways I like to do this:
- Perform all the sets in a row on an "upper body" focused day, resting a few minutes between every two to three sprints.
- Do them on a lower body day, but complete only HALF of your total number of sets (say, two of four, or three of six), prior to your resistance training, and then finish the remainder of the sets toward the end of the session.
- Utilize a "throughout the session" method. Choose a number of sets x reps (e.g. 5x2) and intersperse them throughout the day as you see fit. For example: do two sprints after your warm-up, two more sprints during your warm-up sets of squats, two sprints in between sets of accessory work, etc. etc. etc.
- Do them on a day completely separated from the resistance training.
I recommend erring on the side of 2-3 "reps" of 10-15 yards per set, ensuring that you're taking your time walking back to the starting line.
SAPT Exercise of the Week: Double-Arm KB Farmer Walk with Towel
As soon as I completed my first-ever farmer carry, the exercise was indelibly cemented into my memory as an all-time favorite, and one that I privately vowed to use on a weekly basis both within my own training and in that of our athletes and clients at SAPT.
You'd be hard pressed to find to find a better exercise that simultaneously develops core and hip stability, grip strength, shoulder health, structural soundness of the musculoskeletal system, promotes fat loss and lean body mass gain, gets you "yolked," and takes the cake for overall conditioning.
Not to mention (and stealing a phrase from my friend Tony Gentilcore), a heavy set of farmer carries will make any woman within a two-block radius spontaneously conceive. How about that one, science?
And, with large thanks to Dan John and his article, The Secret of Loaded Carries, the farmer walk has grown in popularity and an increasing number of people are appreciating how valuable they are.
Perhaps my favorite aspect of loaded carries is that they are SCALABLE. You can literally use them with anyone, for virtually any training goal:
- An overweight client who's brand new to the weight room and seeking fat loss.
- A football player looking to pancake some unsuspecting soul on the opposing team.
- Wrestlers and MMA fighters desiring augmented grip strength and cardiovascular fitness.
- A powerlifter looking to improve his squat, bench, and deadlift.
- A fitness model preparing for a photo shoot, or college student fancying a sexy bod for the upcoming Beach Week.
- A mother or father simply preparing for "Life"; wanting to better prepare for the ability to get through a day of yard work without crippling back pain.
- And, while I have yet to find a specific research study on the matter, I'm convinced that a healthy dose of farmer carries, more than any other exercise modality, improves your sex life, along with making coffee taste even better than it already does.
I'm not kidding, you can use them for a-n-y-t-h-i-n-g. At SAPT we have 11-year olds carry 10lb kettlebells, practicing good posture and walking mechanics; some of our high school athletes carry upwards of 410lbs with the implements. And while I LOVE the farmer walk implements, which allow you to really ramp up the weight (and subsequently, superhero status), I realize that many of you reading train in a commercial gym, and don't have access to the wonderful world of farmer walk handles. Enter....
Double-Arm KB Farmer Walk with Towel
This exercise was invented by your fellow wizards at SAPT, when, upon opening the facility back in 2007, the power racks didn't arrive forfour freaking months due to the company being complete dunderheads delay in shipment. What appeared to be a curse quickly metamorphosed into a blessing, as it forced the coaches to be creative with exercise selection. The KB farmer walk with towel happened to be one of the offspring of this surge in forced creativity.
Here it is in action:
(Note: If your gym doesn't have very heavy kettlebells, you can stack weight plates on top of the KB, as shown in the video.)
I really like this exercise because you can do it nearly any gym, and while it will provide nearly all the benefits of farmer carries (listed in the beginning of this article), this particular variation really, and I mean really, hammers grip strength. You'll literally have to "unpeel" your fingers from your palms when you finish. Not to mention, these really make for fun competitions among the competitive crowd, to see who can go the heaviest and longest before allowing the towel to slip out of the hands.
In fact, even though we now have the luxury of implement handles at SAPT, we still use this variation with near reckless abandon in our athlete's programs.
I like to do these for 2-3 sets of 30-80yds. (If you train in a gym without much walking room, you can just walk back and forth in a 5-10yd square. Who cares if you look funny.)
